VARIATIONS
Hang Snatch
Bar starts from a hang position just above the knees.
This explosive pull develops full-body power by training the hamstrings, glutes, and shoulders to accelerate a barbell from a hanging position to an overhead lockout. It requires precise coordination to transition quickly from extension to receiving the weight in a deep squat.
HOW TO DO IT
- Grip the barbell widely with an overhand or hook grip while standing.
- Hinge at the hips to lower the bar just above your knees.
- Explosively extend your hips and knees while shrugging your shoulders.
- Pull your body under the bar as it travels upward.
- Catch the weight overhead with arms locked out in a deep squat.
- Stand up fully with the bar stabilized overhead before lowering it.
COMMON MISTAKES
- Bending the arms too early before full hip extension occurs.
- Allowing the bar to swing away from the body during the pull.
- Catching the bar with bent elbows instead of locked arms.
- Failing to move the feet into the receiving position quickly enough.
TIPS
- Keep the bar close to your thighs throughout the entire pull.
- Drive through the mid-foot to generate maximum vertical force.
- Punch your hands up aggressively rather than pressing the bar.
- Stay tall with your chest up during the initial hip hinge.
SAFETY
- Ensure wrists are mobile enough to support the load in full extension.
- Maintain a neutral spine to prevent lower back injury during the hinge.
