Half-Kneeling Pallof Press
This compound movement trains anti-rotation core stability isometrically, with the abs and obliques resisting the cable's pull that tries to twist the torso toward the machine. The half-kneeling stance narrows the base of support, locking the hips in place and adding a balance and hip-stability demand.
HOW TO DO IT
- Attach a handle to the cable machine at chest-to-shoulder height.
- Kneel on the knee closest to the machine, other foot planted flat in front.
- Hold the handle with both hands at your chest, elbows tucked.
- Shuffle the down knee away until the cable holds steady tension.
- Press your hands straight out in front of you.
- Hold for one to three seconds, resisting any pull that tries to rotate your torso.
- Draw the hands slowly back to your chest under control.
- Complete all reps on one side, then switch the kneeling leg and repeat.
COMMON MISTAKES
- Rotating the hips or down knee toward the machine instead of holding square.
- Allowing the cable to pull the shoulders forward or the hands drift toward the machine.
- Rushing the return phase and losing tension at the chest.
- Shifting weight onto the front foot mid-rep instead of staying grounded on the down knee.
- Shrugging the shoulders or locking the elbows hard at full extension.
- Holding the breath instead of breathing steadily through the hold.
TIPS
- Brace your abs as if preparing for a punch.
- Squeeze the glute of the kneeling leg to keep the pelvis level.
- Keep your hips and shoulders facing forward the entire time; only the arms move.
- Drive the press from the ribcage staying down and the shoulders staying packed, not from shrugging.
- Exhale on the press, inhale on the return, and never let the cable go slack.
- Use a lighter load than you think; if you can hold the end position easily, add a pause rather than weight.
SAFETY
- Keep the down knee on a mat or padded surface to protect the kneecap.
- If you have knee or hip issues, use a thick pad or substitute the standing version.
- Keep the load light enough that you can hold the square position without the cable yanking you off balance.
